Binaural beats for sleep: a delta generator with a timer

Do binaural beats help you sleep

Deep sleep has its own rhythm. When you are in the deepest stage, called N3 or slow-wave sleep, the brain produces slow delta waves of 0.5 to 4 Hz. A delta binaural beat offers the brain a pulse at the same rate while you are falling asleep.

Several studies measured what happens next. People fell asleep sooner, woke up less often and rated their sleep better. The size of the effect differs from study to study, and one controlled trial found no advantage over plain music, so the honest summary is this: binaural beats help many people fall asleep, and they are not a treatment for insomnia.

What makes them worth trying is the cost of the experiment: a pair of headphones and half an hour in bed.

What Hz is best for sleep

The answer from studies is the delta band, and within it 2 to 3 Hz. Lower theta frequencies are used for the minutes before sleep, when you are still winding down.

The carrier tone does not change the effect, only the feel of the sound. For sleep a low carrier of 100 to 200 Hz is the most comfortable: it sounds soft and does not demand attention.

Binaural beats for deep sleep: what the sleep laboratory showed

The most precise study was done in Thailand in 2018. Twenty-four people spent three nights in a sleep laboratory with full recording of brain activity. On the third night half of them heard a 3 Hz binaural beat that was switched on when they entered light sleep (stage N2) and switched off when deep sleep (stage N3) began. The other half heard silence, and nobody knew which group they were in.

In the group with the beat, deep sleep lasted longer, light sleep was shorter, and deep sleep began sooner. Deep sleep is the stage in which the body recovers, so this is the result people are looking for when they search for binaural beats for deep sleep.

Studies so far have looked at deep sleep, not at REM sleep. There is no research showing that binaural beats lengthen REM sleep or cause lucid dreams.

Delta or theta binaural beats for sleep

The two bands belong to two different moments of the night. Theta, 4 to 8 Hz, is the rhythm of drowsiness: the minutes when thoughts loosen and images appear. Delta, 0.5 to 4 Hz, is the rhythm of deep sleep itself.

If you fall asleep easily but wake up unrested, delta is the band to try, because the laboratory study showed its effect on deep sleep. If you lie awake for a long time, start with ten minutes of theta or alpha to wind down and then move the slider down to 2 Hz.

You can do both in one session without touching the phone again: set a 6 Hz beat, and after ten minutes lower it to 2 Hz before you put the phone away.

How to use binaural beats for sleep

The routine takes less than a minute to set up.

  • Get into bed first. The beat should be the last thing you start, not something you listen to while finishing the day.
  • Use the delta preset (2 Hz) and the 30-minute timer. In the laboratory study the beat was needed only until deep sleep began.
  • Set the volume so low that you can barely hear the tone. In the students' study the sessions were long, 90 minutes, and quiet.
  • Keep your eyes closed and do not try to follow the sound. If you notice you are listening to it, that is fine; let it sit in the background.
  • Repeat at the same time for at least a week before you judge the result. The students were measured after one week, the football players after eight.

For a short nap use the same preset with a 10- or 15-minute timer and set a separate alarm: the generator fades out, it does not wake you up.

How to test binaural beats for sleep in one week

The students' study had a simple design that anyone can repeat at home: one week without sound, one week with it, and a sleep diary for both.

A diary takes a minute each morning, and it protects you from the most common mistake, judging by a single good or bad night.

After two weeks compare the averages, not the best nights. If nothing has changed, binaural beats are not your tool, and that is a useful result too.

Binaural beats for a nap or a power nap

A short nap should end before deep sleep begins, otherwise you wake up heavy. Keep it to 10 to 20 minutes.

Use a theta beat of 5 to 6 Hz instead of delta, set the timer of the generator to 10 or 15 minutes and set a separate alarm for 20 minutes. The generator fades out quietly; it is not an alarm clock.

Binaural beats for sleep and anxiety

Many people cannot sleep because the mind keeps running. In that case start one step earlier: 10 minutes of a 10 Hz alpha beat while you are still sitting up, then the delta beat in bed.

There is evidence for both steps. In the students' study anxiety and anger scores fell together with the improvement of sleep. In another study, 20 minutes of theta beats after exercise increased the activity of the parasympathetic nervous system, the part that slows the body down, and people reported deeper relaxation than with a placebo sound.

Can you sleep with headphones on

You can, if they are comfortable and quiet. Three things matter.

  • Type. Flat sleep headphones sewn into a headband are made for lying on your side. Ordinary earbuds work if you sleep on your back.
  • Volume. Hearing is harmed by loudness and duration. The World Health Organization considers sound of up to 80 dB safe for 40 hours a week; a binaural beat for sleep should be far below that.
  • Timer. Do not let the sound play all night. The timer of the generator switches it off after the time you choose.

Bone conduction headphones are a poor choice for binaural beats: the sound travels through the skull to both ears, so the two tones are no longer kept apart. If you cannot wear headphones in bed, switch the generator to isochronic tones and play them quietly through a speaker.

Binaural beats, white noise or pink noise for sleep

They do different jobs. Noise covers the sounds that wake you up: traffic, neighbours, a snoring partner. A binaural beat does not mask anything; it offers a slow rhythm.

In laboratory studies short bursts of pink noise timed to the slow waves of deep sleep strengthened those waves and improved memory the next morning. That method needs equipment that tracks brain waves, so it is not the same as playing pink noise from a phone.

Binaural beats for sleep: a generator, YouTube or an app

Searches for sleep beats often end with the words “no ads” or “black screen”, and for a good reason. A video service is built to keep you watching: an advertisement in the middle of the night, a bright screen, the next video starting by itself.

There is also a technical difference. A recording is compressed for streaming, and some compression methods store the two stereo channels together, which can blur the small difference between them that a binaural beat depends on. A generator produces the two tones in your device, so the frequencies are exact.

If you prefer music under the beat, play your own quiet music from another device and keep the generator as the source of the beat.

When binaural beats do not help with sleep

In a double-blind trial in South Korea, 43 people with mild insomnia listened to music with or without theta beats for 30 minutes before bed for two weeks. Sleep improved in both groups, and the difference between them was not statistically significant. A quiet half hour with music was already enough.

Sound also cannot outweigh the things that set sleep in the first place: daylight in the morning, a dark and cool bedroom, no caffeine in the afternoon, the same bedtime every day.

If you have slept badly at least three nights a week for three months, that is chronic insomnia, and it is worth seeing a doctor. The recommended first treatment is cognitive behavioural therapy for insomnia, not sound.

Signs that the problem is not about falling asleep

Some sleep problems have causes that sound cannot reach. Loud snoring with pauses in breathing, waking up gasping, morning headaches and strong sleepiness during the day are signs of sleep apnoea. An urge to move the legs in the evening points to restless legs syndrome.

Both are common, both are treatable, and both need a doctor. If you recognise them, start there.
